The squat puts most of the work on the quadriceps and gluteus maximus. The Romanian deadlift trains the hamstrings, hips, and the rest of the posterior chain. A push-up or bench press works the chest, front shoulder, and triceps.

A row trains the upper back, latissimus dorsi muscle, rear shoulder, and biceps.

This split matters because muscles can cross the same joints yet do different jobs. During a squat, your knees and hips bend as you lower, then straighten as you stand. In a Romanian deadlift, the hips move through far more flexion and extension while the knees stay slightly bent.

Those terms describe why the exercises feel so different, even though both train the legs.

Research supports using multi-joint movements as the base of a short program. Studies comparing single-joint and multi-joint training show that both can build strength, though results depend on the exercise and test used. In one study of 20 trained men, adding direct arm exercises to a multi-joint routine did not give a significant edge in arm size or tested strength after eight weeks.

That small upper-body study does not prove isolation work has no value. It shows that a short compound routine can still produce useful results.

How can you tell whether an exercise has earned its place?

Judge each movement by the gap it fills. If two exercises load the same joints and muscles in almost the same way, one may be taking a slot that could cover something else.

For example, a back squat and leg press both focus heavily on straightening the knees and hips. Pairing either one with a Romanian deadlift gives the hamstrings a clearer job. An EMG study found that lower-body exercises vary in how much they recruit the hamstrings when comparing squats, leg curls, stiff-leg deadlifts, good mornings, and Russian curls.

Muscle activity data can’t predict every long-term result. But it backs a key programming choice: use both a squat pattern and a hinge pattern.

The same rule fits the upper body. Two pressing movements leave no room for a pull. Two rows give the chest and triceps little direct work.

Each exercise should meet a different need.

A useful four-slot check looks like this:

  • Knee-dominant exercise: Can you bend the knees under control and drive through the feet to stand?
  • Hip-dominant exercise: Can you push the hips back and load the hamstrings without turning the movement into another squat?
  • Push: Can you press resistance away while keeping the shoulder controlled?
  • Pull: Can you draw resistance toward your body without shrugging or swinging?

If each answer is yes, the routine has sound basic coverage.

What should the squat look and feel like?

Use a bodyweight squat, goblet squat, front squat, or back squat. Pick the version that lets you move through a useful range without pain or losing control.

Set your feet around shoulder width, with your toes turned out slightly if that feels natural. Brace your trunk. Bend your knees and hips together.

Keep the whole foot on the floor. Lower as far as you can while staying balanced and keeping your knees in line with your toes. Push the floor away to stand.

You should feel the quadriceps working at the front of your thighs, helped by the gluteus maximus and inner thigh muscles. A squat doesn’t need to reach a fixed depth to count. Use the deepest range you can control without your heels lifting or the movement causing pain.

Many beginners rush to add weight while their balance still shifts from rep to rep. Keep the load steady until every rep follows the same path. If a bodyweight squat is hard to control, squat to a chair and lower its height as your skill improves.

How do you hinge without straining your lower back?

The Romanian deadlift starts with a small bend in the knees and a big backward movement of the hips. It isn’t a squat with weights hanging from your hands.

Stand tall with dumbbells, a barbell, or another stable load close to your thighs. Soften your knees. Brace your trunk, then push your hips behind you.

Let the weight move close to your legs. Stop when you feel strong tension in the hamstrings or your back position starts to change. Drive your hips forward to stand.

The goal is controlled hip motion. Your spine shouldn’t create the lifting force by rounding and straightening again and again under load. If the weight drifts away from your legs, your lower back has to work harder.

Reduce the load and keep it close.

A common mistake is trying to reach the floor. The right stopping point depends on hamstring length, limb shape, load, and control. Some people stop near their knees.

Others reach the middle of their shins. Depth matters less than keeping tension in the hips and posterior chain.

Should you use a push-up or bench press?

Choose the push-up if you want a low-equipment option that also makes your trunk resist sagging. Choose the bench press if you want small, measurable load increases and have a safe setup.

For a push-up, place your hands a little wider than shoulder width. Keep your head, ribs, hips, and legs moving as one unit. Lower your chest between your hands, then press the floor away.

Use a bench, rail, or wall to make it easier. Raising your hands is often better than doing short, loose reps from the floor.

For a bench press, keep your feet planted and your upper back steady on the bench. Lower the weight with control toward your lower chest. Keep your wrists above your forearms, then press upward.

Use safety arms or a capable spotter when lifting a barbell.

Both movements train the chest, triceps, and front shoulder. Neither one is always better. Pick the one you can do through a stable range and improve in small steps.

Which row works with your equipment?

Use a cable row, machine row, chest-supported dumbbell row, resistance-band row, or one-arm dumbbell row. Each version trains an upper-body pull, though the exact muscle load changes with your grip and arm path.

Start by reaching your arms forward without letting the load pull your shoulder into a loose position. Pull your elbows toward your torso. Pause briefly when your hands reach your body, then return with control.

Don’t throw your chest backward to finish the rep.

A row gives the biceps useful work while training the upper back. A pull-up or lat pull-down can replace it if a vertical pull better suits your body and equipment. Pull-ups often need more base strength, so an assisted pull-up or lat pull-down may allow cleaner reps.

Don’t treat every pulling exercise as the same. A row uses more backward arm movement, while a pull-up brings your upper arm down from an overhead position. Either can fill the pull slot, but the angle may shift the work across the latissimus dorsi muscle, upper back, biceps, and shoulder.

How should you arrange the workout?

Do the four exercises in an order that protects good form. Put the most technical or demanding lift first. For many people, that means starting with the squat or Romanian deadlift.

A simple session is:

  1. Squat for 2 to 4 sets of 6 to 12 reps.
  2. Push-up or bench press for 2 to 4 sets of 6 to 12 reps.
  3. Romanian deadlift for 2 to 4 sets of 6 to 12 reps.
  4. Row for 2 to 4 sets of 6 to 12 reps.

Rest for about one to three minutes between sets. Rest longer when your breathing or grip would hurt the next set. To save time, you can pair the squat with the row and the Romanian deadlift with the press, as long as one exercise doesn’t lower the quality of the other.

A 2024 trial used leg press, bench press, lat pull-down, and seated row twice a week for 10 weeks. Supersets nearly halved session time, and both the superset and traditional formats improved strength. Traditional sets produced a 5.2 kg greater gain in lat pull-down performance.

This doesn’t prove one fixed list of four exercises is best. It shows that four whole-body multi-joint exercises can make a practical session, while faster formats may carry a small performance trade-off in some lifts.

How hard should the sets be?

Finish most sets when you think you could still do 1 to 3 controlled reps. This makes the work hard enough to count without turning every set into a test.

A good rep uses the planned range, steady control, and the same basic path as the one before it. End the set when you need to shorten the range, swing the weight, or shift position to keep going. Muscle effort is normal.

Sharp pain, joint pain, numbness, dizziness, or a sudden loss of strength means you should stop.

Start with two sets per exercise if you’re new or coming back after a break. Add a third set when you recover well and your form stays steady. Compound sets don’t train every muscle involved to the same degree.

Research on counting set volume suggests that work from a multi-joint exercise may count only partly for some limb muscles, based on the movement and biomechanics. So four exercises are a strong base, not a promise of full development for every small muscle.

How do you progress without making the plan complex?

Use a rep range and earn the next load. Start with a weight you can lift for 6 controlled reps while keeping 1 to 3 reps in reserve. Over the next workouts, build toward 12 reps.

When every set reaches 12 with the same form, add a small amount of weight and go back to the low end of the range.

For bodyweight movements, make changes in small steps. Lower the support used for an incline push-up. Hold a dumbbell during a squat.

Use a stronger resistance band for a row. Slow progress still counts when your range and control improve.

Record the exercise, load, reps, and any pain. Without a record, many people repeat easy work and mistake effort for progress. Keep an exercise long enough to learn it.

Change it when your equipment, pain-free movement, or stalled progress gives you a clear reason.

What does this compact plan leave out?

It leaves out direct work for the calves, side shoulder, trunk rotation, and some arm functions. It also doesn’t train running, jumping, or long-duration fitness. That’s fine when the goal is a short strength base.

Once the four movements feel steady, add work only for a clear need. A runner might add calf raises. Someone who wants more shoulder growth might add lateral raises.

A person preparing for a pull-up might replace the row with assisted pull-ups or add a few low-fatigue pull-up sets.

Here’s what many minimalist plans miss: more coverage isn’t always more useful. Extra exercises help only when they fix a clear gap and still leave room for recovery. Give the four main movements your best effort before small extras take time away from them.

What should you do at your first session?

  1. Choose one safe version of each movement that fits your equipment.
  2. Warm up with easy reps, then complete two working sets of 6 to 12 reps.
